# Plan Deload
Design a structured deload week that dissipates accumulated fatigue while preserving the fitness adaptations built during the training block.

**Why best:** Fatigue is not fitness. Heavy training blocks produce both fitness gains and fatigue; only when fatigue is dissipated does the net fitness gain become visible and usable. Athletes who never deload accumulate residual fatigue that progressively degrades performance, elevates injury risk, and eventually leads to overtraining syndrome.
## Steps
1. **Identify deload timing** — Standard: deload every 4–8 weeks depending on training age and volume (beginners: 6–8 weeks; intermediates: 4–6 weeks; advanced: 3–4 weeks); also deload whenever two or more overtraining indicators appear.
2. **Assess current fatigue markers** — Check for: persistent soreness lasting > 48 hours, declining performance over 2+ sessions, disturbed sleep, elevated resting heart rate (> 5–7 bpm above baseline), mood disturbance, reduced motivation; two or more signals = deload now.
3. **Choose deload type** — Volume deload (most common): reduce sets by 40–50%, maintain intensity at 80–90% of working weights; intensity deload: reduce load to 50–60% 1RM, maintain set count; complete rest (last resort, for severe overtraining or illness).
4. **Design the deload sessions** — Keep all exercises the same as the training block to maintain movement patterns; reduce sets to ~50% of peak week; do not add new exercises or go to failure.
5. **Maintain intensity above 80% of working weight** — Do not drop weight dramatically; maintaining load preserves neural drive and prevents detraining; the reduction is in volume, not effort per set.
6. **Prioritize sleep and nutrition during deload** — Deload is the optimal window to improve sleep quality and increase calories slightly (or maintain); the body repairs primarily during this window.
7. **Do not add cardio to "compensate"** — Additional cardiovascular work defeats the fatigue-dissipation purpose; light walking is fine, not conditioning sessions.
8. **Assess readiness before next block** — Before starting the next mesocycle, confirm: motivation is restored, performance on working weights feels easier (not harder), soreness is absent.
## Rules
- Never treat a deload as a character failing; it is a physiological requirement, not laziness.
- Always complete the planned deload duration (typically 5–7 days); cutting it short because you "feel good" on day 2 misses the full recovery window.
- Do not attempt personal records during a deload week; it is not a testing week.
- Maintain nutritional intake during deload; a caloric deficit during a deload severely impairs recovery.
- Schedule deloads in advance, not reactively; reactive deloads signal that training load was too high.
## Examples
**Intermediate trainee, 4-day upper-lower, peak week volume:** Upper: Bench Press 4×6, Row 4×8, OHP 3×10, 3 accessories. Deload week: Bench Press 2×6 at 87.5% of working weight, Row 2×8, OHP 2×10; drop all accessories. Lower: Squat 2×6, RDL 2×8; no accessory work. Sessions last ~30 minutes vs. normal ~65 minutes.
## Common Mistakes
- **Dropping weight too much (< 60% 1RM)** — Excessively light loads do not preserve neural adaptations; the load must remain challenging even if sets are reduced.
- **Skipping sleep and nutrition optimization** — Deload is a recovery tool; inadequate sleep or a caloric deficit during this week wastes the recovery opportunity.
- **Adding extra cardio during deload** — "I have extra energy" is the point; that energy is the fatigue dissipating; do not spend it on conditioning.
