# Design Sport Strength Program
Build a periodized resistance training program by matching volume, intensity, and exercise selection to the athlete's goal and training phase.
## Why This Is Best Practice
**Adopted by:** NSCA (National Strength and Conditioning Association) certified coaches across professional sport organizations — NFL, NBA, EPL clubs, Olympic programs, and military conditioning units — use periodized strength programming as the standard. Virtually every high-performance sport organization employs an S&C coach to design phase-specific resistance programs.
**Impact:** Kraemer & Ratamess (2004 meta-analysis in Sports Medicine) demonstrated that periodized resistance training produces significantly greater strength gains than non-periodized programs; Rhea et al. (2002) showed that daily undulating periodization produced 28% greater strength improvements than linear periodization in a 12-week trial. The combination of correct rep range, load, and progressive overload accounts for over 60% of the variation in strength outcome.
**Why best:** Periodized programming manipulates volume and intensity systematically over time, preventing the plateau and overtraining risk of static programs while matching physiological adaptation to the athlete's competition calendar.
## Steps
### 1. Establish goal and training phase
Match program structure to goal and phase:
- **Hypertrophy:** 3-4 sets × 8-12 reps, 67-85% 1RM, 60-90 sec rest
- **Strength:** 4-6 sets × 1-6 reps, 85-100% 1RM, 2-5 min rest
- **Power:** 3-5 sets × 1-5 reps at 75-90% 1RM (or 30-60% for speed-strength), 2-4 min rest
- **Muscular endurance:** 2-4 sets × 12-20+ reps, <67% 1RM, <60 sec rest
Phase in the annual plan determines the goal: GPP (general prep) → hypertrophy, specific prep → strength/power, competition → power/maintenance.
### 2. Select exercises using the hierarchy
Structure each session around the exercise hierarchy:
1. **Core multi-joint movements** (squat, deadlift, bench press, overhead press, row): highest neural demand — do first
2. **Assistance exercises**: target weaknesses, correct imbalances, build supporting muscle
3. **Isolation/accessory**: address injury prevention (rotator cuff, hip flexors, calves)
For team sport athletes: prioritize bilateral compound lifts + unilateral work (split squat, single-leg RDL) to address asymmetry.
### 3. Calculate weekly volume
Volume per muscle group per week:
- **Minimum effective dose:** 10 working sets/week per muscle group
- **Optimal range:** 12-20 sets/week
- **Maximum recoverable volume:** >20 sets/week only in specific overreach phases
Distribute sessions: 2x/week minimum per muscle group for beginners, 3-4x for advanced.
### 4. Set intensity and progression
- Week 1-2: test or estimate 1RM; set working weights at target % of 1RM
- Advance by adding load when top of rep range is hit with 2 reps in reserve (RIR method)
- Linear progression for beginners (add weight each session)
- Undulating periodization for intermediate/advanced (vary intensity day to day or week to week)
### 5. Structure the session
Sequence every session:
1. Dynamic warm-up (5-10 min)
2. CNS-demanding work first (max strength, power movements)
3. Hypertrophy/assistance work second
4. Isolation/prehab last
5. Log weights, reps, and RIR for each set
### 6. Plan deload and reassessment
Every 4-8 weeks of accumulation: 1 deload week (reduce volume 40-60%, maintain intensity). Retest or estimate 1RM every mesocycle to reset working weights.
## Common Mistakes
- **All exercises at same intensity:** Neural and metabolic systems adapt differently — vary rep ranges within a program.
- **No progression plan:** Doing the same weight indefinitely produces no adaptation. Specify when and how to progress.
- **Skipping warm-up sets:** Working weight without progressive warm-up sets risks injury and reduces performance.
- **Underloading:** Most beginners and intermediate lifters train below the minimum effective threshold. "Hard" ≠ effective if the load is too light.
