# Design Plyometric Training Program
Build an explosive power program using plyometric exercises sequenced by intensity, volume, and surface to develop the stretch-shortening cycle (SSC) for sport performance.
## Why This Is Best Practice
**Why best:** Plyometric loading trains the SSC directly — the pre-stretch/rapid-reversal mechanism that stores and releases elastic energy in tendon and muscle. Sequencing exercises by intensity, volume, and GCT lets that mechanism develop without outrunning the athlete's tendon/joint tolerance, which is the actual injury bottleneck, not effort level.
**Adopted by:** Track and field jumpers (IAAF coaching programs), basketball S&C staff (NBA programs), volleyball programs at national level, and team sport academies worldwide use plyometric training as a core component of power development. The stretch-shortening cycle (SSC) is the mechanism underlying virtually all athletic explosive actions — running, jumping, throwing, kicking.
**Impact:** Markovic & Mikulic (2010) meta-analysis (including 26 studies, 772 subjects) found plyometric training increases vertical jump by 4.7-8.7% on average. Rodrigues et al. (2017) showed 6-week plyometric programs improved sprint performance by 3-5% in team sport athletes. The elastic energy storage-and-release mechanism of the SSC accounts for up to 50% of the energy in running — developing it through plyometrics directly transfers to sprint and jump performance.
## Steps
### 1. Assess athlete readiness
Minimum prerequisites before plyometric loading:
- **Strength base:** able to squat 1.5x body weight (or 1.0x for beginners)
- **Landing mechanics:** single-leg squat without knee valgus collapse
- **No current lower extremity injury**
Classify athlete level: Beginner (0-3 months training), Intermediate (3-12 months), Advanced (>1 year plyometric training).
### 2. Classify exercises by intensity
Intensity hierarchy (lowest to highest ground reaction force):
1. **Low intensity:** standing jumps (box jumps, broad jump, countermovement jump), skipping variations
2. **Moderate intensity:** multiple jumps, lateral bounds, step-bounds, medicine ball throws
3. **High intensity:** depth drops, depth jumps, single-leg bounding, hurdle hops
4. **Very high intensity:** shock-method depth jumps (box heights 60-110cm), continuous single-leg bounds
Beginners: low only. Intermediate: low-moderate. Advanced: moderate-high. Only elite jumpers use very high intensity.
### 3. Set volume by intensity level
Volume is measured in foot contacts (FC) per session:
- **Beginner:** 80-100 FC/session, max 2 sessions/week
- **Intermediate:** 100-150 FC/session, 2-3 sessions/week
- **Advanced:** 120-200 FC/session, 3 sessions/week
Reduce volume by 30-50% when intensity increases (adding depth jumps, bounding).
### 4. Structure ground contact time (GCT) by goal
The training emphasis determines the optimal GCT:
- **Reactive/elastic power (short GCT):** drills aimed at <250ms contact (ankle stiffness, fast SSC) — pogo jumps, hurdle hops with minimal ground contact
- **Ballistic power (long GCT):** drills where full extension is priority (>250ms) — countermovement jumps, box jumps, broad jumps
Cue for short GCT: "land and leave immediately — the ground is hot." Cue for ballistic: "drive the ground away."
### 5. Sequence within the training week
Plyometrics require CNS freshness:
- Same day as strength: plyometrics first, before lifting (post-activation potentiation protocol: plyos after a heavy set can work for advanced athletes)
- Separate day: 48 hours minimum after heavy lower body lifting
- In-season: 1 session/week (quality over volume), 48 hours before competition
### 6. Progress over the block
Block progression (4-6 weeks):
- **Week 1-2:** lower intensity, focus on landing mechanics, minimal volume
- **Week 3-4:** add moderate intensity, increase volume gradually (+10-15% FC)
- **Week 5-6:** peak intensity for the block, volume maintained or slightly reduced
- **Deload week:** reduce volume 40-60%, keep some plyometric stimulus
## Common Mistakes
- **Ignoring the prerequisite strength base:** Plyometrics are high-impact. Insufficient eccentric strength = injury risk, not power gain.
- **Too much volume too soon:** The musculoskeletal system adapts more slowly than the neuromuscular system. Volume creep causes overuse injury (patellar tendinopathy, stress fractures).
- **Treating plyometrics as cardio:** Incomplete rest between reps removes the elastic quality needed for SSC development. Quality over quantity.
## When NOT to Use
- Patellar or Achilles tendinopathy flare — loading the tendon plyometrically during acute inflammation worsens it.
